Roll Before You Train: The Science Behind Foam Rolling as a Warm-Up at The Richmond Gym

At The Richmond Gym, every session starts before the first rep is loaded. Walk into one of our classes and you will see members working through a foam rolling routine as part of the warm-up. This is not a trend we picked up from social media. It is a deliberate, evidence-based choice grounded in peer-reviewed sports science. Below we explain what foam rolling actually does to your body, what the research says about using it before training, and why it has earned a permanent place in our warm-up.

What Is Foam Rolling and Self-Myofascial Release?

Foam rolling is a form of self-myofascial release (SMR), a technique where you apply pressure to your own muscles and the connective tissue that surrounds them, known as fascia. By rolling a muscle group over a firm foam cylinder, you create pressure that is thought to reduce tissue stiffness, improve the way muscle and fascia glide over one another, and increase blood flow to the area. In simple terms, it is a self-massage you can do in a couple of minutes before you train, with nothing more than a foam roller.

Benefit 1: More Range of Motion Without the Downside of Stretching

The most consistent, well-documented benefit of foam rolling is improved joint range of motion (ROM). A systematic review with multilevel meta-analysis by Wilke and colleagues, published in Sports Medicine in 2020, pooled 26 high-quality trials and found that a single bout of foam rolling produced a large, immediate improvement in range of motion compared with doing nothing. Crucially, the same review found foam rolling was just as effective as static stretching for acutely increasing ROM.

Why does that matter for a warm-up? Because long-held static stretching before training has been shown in the literature to temporarily reduce force and power output. Foam rolling gives you a similar flexibility gain without that trade-off, which makes it an ideal way to open up range of motion right before you lift, sprint, or jump.

Benefit 2: Better Mobility Without Sacrificing Power

A common worry with any pre-training mobility work is that it might leave you feeling weak or flat for the main session. The research is reassuring here. A 2019 meta-analysis in Frontiers in Physiology by Wiewelhove and colleagues reviewed 21 studies and looked specifically at foam rolling used before exercise as a warm-up. They found that pre-rolling produced a small improvement in sprint performance and flexibility, while its effect on jump and strength performance was negligible. In other words, foam rolling loosened athletes up without dulling their power.

That conclusion is backed up by a 2022 meta-analysis in the International Journal of Environmental Research and Public Health by Konrad, Nakamura and Behm, which examined longer-term foam rolling and found no significant negative effect on performance measures such as strength and jumping. The takeaway is simple: foam rolling reliably improves how you move without costing you the output you need to train hard.

Benefit 3: Long-Term Flexibility Gains

Foam rolling is not only useful in the moment. A 2022 systematic review and meta-analysis in Sports Medicine by Konrad and colleagues pooled 11 controlled and randomised controlled trials and found that foam rolling training over several weeks produced a moderate improvement in joint range of motion, with the largest gains seen in programmes lasting longer than four weeks. Making foam rolling a consistent part of your warm-up can pay off with lasting mobility improvements, not just a short-lived effect on the day.

The Wiewelhove meta-analysis put it plainly: the evidence appears to justify the widespread use of foam rolling as a warm-up activity rather than purely as a recovery tool.
