Sets and Reps - Why They Matter
Why Sets and Reps Matter
Every rep range sits somewhere on what exercise scientists call the repetition continuum, a spectrum running from very heavy, low-rep lifting through to light, high-rep work. Where you sit on that continuum changes the training stimulus: how much mechanical tension your muscles experience, how much metabolic stress builds up, and how your nervous system adapts. Match your sets, reps and load to your goal, and your body responds accordingly. Get the combination wrong, and you can train hard for months without moving the needle on what you actually want.
Training for Maximal Strength (1–6 reps)
If your primary goal is to lift as much weight as possible, the evidence points clearly to low reps with heavy loads. This end of the continuum trains your nervous system to recruit more muscle fibres and coordinate them more efficiently, which is why strength gains here outpace what you'd see at higher reps, even at similar total volume (Schoenfeld et al., 2021).
Reps: 1–6 per set
Load: 80–100% of your one-rep max (1RM)
Sets: 3–5+ per exercise
Rest: 2–5 minutes between sets
Training for Hypertrophy (Muscle Growth)
Most people chasing muscle size default to the classic "8–12 reps," and it's a good starting point. But the real driver of hypertrophy is total training volume (sets × reps × load) accumulated across the week, not the exact number in any one set. A large body of research shows a dose-response relationship: more weekly hard sets per muscle group build more muscle, up to a point of diminishing returns around 10 or more sets per muscle group per week for most lifters (Schoenfeld, Ogborn & Krieger, 2017).
Reps: 6–12 per set (though 5–30 can all build muscle if taken close to failure)
Load: 65–85% of your 1RM
Sets: 3–4 per exercise, aiming for enough weekly volume per muscle group
Rest: 60–90 seconds between sets
Training for Muscular Endurance
If your goal is to keep muscles working for longer (think hiking, court sports, or simply keeping up with the grandkids), lighter loads for higher reps are the better tool. This end of the continuum still builds some strength and size, but it preferentially improves your muscles' resistance to fatigue and their local blood supply (Schoenfeld et al., 2021; ACSM, 2018).
Reps: 15–20+ per set
Load: below 65% of your 1RM
Sets: 2–3 per exercise
Rest: 30–60 seconds between sets
Training for Power
Power is strength expressed quickly: jumping, sprinting, throwing, or getting off the couch fast. It's trained differently again: moderate loads, low reps, and maximal intended speed on every rep, with full recovery so quality never drops. Research on load-power relationships shows the ideal load for peak power output varies by exercise, generally sitting around 30–60% of 1RM (Kawamori & Haff, 2004).
Reps: 3–6 per set, performed explosively
Load: 30–60% of your 1RM (varies by exercise)
Sets: 3–5 per exercise
Rest: 2–5 minutes between sets, so speed never suffers
